Many people ask themselves how lean should they be. The ideal body fat percentage varies based on gender and on how active you are. For instance, the average body fat for a woman is between 25-31%, while for a man it is between 18-24%. On the other hand, the ideal body fat percentage for a woman who works out is between 24-21%, while for men it should be between 14-17%.  To get a clearly defined six pack, a man needs to get to under 10%.
And, since the muscle is designed to bring your lower ribs and pelvis closer together or farther apart, you need to work them that way—with crunches and reverse crunches, Cary says. In fact, research commissioned by the American Council on Exercise shows that the crunch works the rectus abdominis better than other common abs exercises including the plank, sit-up, and boat pose.

Exercise also can't erase a couple factors beyond your control, experts say. "I think age plays a critical role in how easy or hard it is to get 'six-pack abs.' It's all about hormones – when we are younger, we have more circulating androgen hormones, which affords us the ability to not eat clean and yet continue to be shredded," Chait says. Our androgen hormone levels decline after we reach age 27, he says. (Testosterone is an androgen hormone in men. In women, a primary purpose of androgens is to be converted into female hormones known as estrogen.) After that age, "we need to focus more on dietary adjustments to maintain a lean body," Chait says.
The optimal caloric deficit when you are training 4 times a week is different than the optimal caloric deficit for merely losing weight. You must eat enough food to fuel your training and feed your muscles but still be in a state of a caloric deficit to keep burning fat. That's because it’s insanely hard to get ripped abs. “Every woman’s body is built differently, so it varies, but generally speaking it takes a lot of time and dedication to get those abs to show,” says Amanda Butler, C.P.T., instructor at The Fhitting Room in New York City (and a fitness model who has her own fierce six-pack). “It can take anywhere from three months to a year to get a six-pack, and it’s not just about doing a ton of abs exercises.”
Aerobic exercise is one of the safest ways to burn lots of calories over a long period of time while you maintain heart health and tone muscles. Simply modifying your diet or reducing your calories without exercise will lead to initial weight loss, but you'll likely reach a plateau and you may also lose muscle. A personal exercise plan that has a solid base of cardiovascular exercise will help you maintain exercise for the long-term, help you get past weight loss plateaus and can help you maintain your muscle mass. So get out for a nice long walk, a hike, a bike ride or a swim on a regular basis. Park the car and walk for most of your errands and just get moving more often.

To do it: Stand with your feet shoulder-width apart, with the barbell on the back of your shoulders. Lower your body toward the floor, sending your hips back and down and bending your knees. Push through your heels to return to start position, keeping your back flat and head up throughout the movement. Try to do 8-10 reps for 3 sets (resting 45-60 seconds between sets).
Dinner (9.15PM) — Vegetables sautéed in different masalas with some tomato curry, paprika seasoning and curd. Add different sauces from time to time for extra flavour. I load up on veggies while trying to get as many different colours on the plate as I can. For me, these usually are Broccoli, Bell Peppers, Beet Root and Zucchini along with regular ones like Spinach, carrots and cucumber. For weight training days, you want to introduce some carbs into your dinner. Initially, I stuck to Sweet Potatoes and Brown Rice but now occasionally have Roti, Rice, Brown Bread and even Pasta. On cardio days, I would add a cube of cheese or some paneer.
We live in an age where rock-hard, six-pack abdominal muscles are the goal of many workout enthusiasts. We all want that washboard look, but which ab exercises actually work? Do it: Lay face up on the floor with arms straight above your shoulders. To start, bring your knees directly over your hips and bend at the knee so that your calf forms a 90-degree angle with your thigh. Next, simultaneously lower your left arm above your head while straightening your right leg and sending it towards the floor. Pause, return to the starting position, and then repeat on the opposite side. Do 14 alternating reps to complete one set.
First up is the diet. This will become your most important component because it takes the most discipline, and if you’re not getting rid of the fat and water, then your abs are going to seem more like a two-pack. With the diet, don’t drastically cut carbs—instead burn them. Keep carbs constant until your abs are truly ready to be seen, then a quick cut will rip out the final drops of water. This is the biggest mistake I’ve seen, dropping carbs too fast and too much, which reduces energy and forces “skinny fat” syndrome instead of good fat burning. Increase your protein to an additional 50-60g per day and amino acid intake to 10-20g per day of supplementation; do this while increasing your veggie intake, so that you can get your calorie count where it needs to be to shed the excess poundage. To reduce excess water weight, add natural diuretic-based products that have dandelion and green tea extract and uva ursi and cranberry. Also, make sure to hit a fat burner that cooperates with your gut, and keep tabs on your indulgences. When you’re out, resist the urge to consume heavy or sugary drinks and fatty foods. Lastly, eat several smaller meals each day to maintain fuel and curb appetite.
But if you’re searching for lower abs exercises, we need to get one thing out of the way first: “Lower abs exercises” aren’t really a thing. “Your core is comprised of the rectus abdominis, which runs down the front of your body and creates that ‘six-pack’ effect; your obliques (side abs); your erector spinae, which runs up your back; and your transverse abdominis (the deep core located under those six-pack muscles),” says Lindsay Clayton, a certified run coach and trainer at Barry’s Bootcamp in New York City. “When people point to the lower part of their stomach and say their ‘lower abs’, they're really just referring to their rectus abdominis, and you can’t only work the lower part in isolation.”
Lunch (1.30PM) — Around 250 grams of Roasted Chicken or Chicken Pieces with little curry along with a lot of veggies consisting of greens, carrots, broccoli and everything good. I spruce up this dish by sprinkling a seasoning made from a mix of chia seeds, sunflower seeds and flax seeds . Of course, there’s the occasional salad dressing and tandoori chicken. Here’s what lunch would look like on a normal day.
Whey Protein — Yes, it’s completely safe to consume good quality whey protein AND necessary in my opinion because they are quickly digested after a heavy workout, repair your muscles, help them grow stronger and allow you to push even harder at the gym the next day. The Indian market is flooded with fake supplements that contain dangerous chemicals and steroids which is where the fear of consuming them stems from. I recommend buying supplements from trusted brands and nutrition stores even if you have to pay a premium. If you’re just starting out and looking for a decent, cheaper option, try MuscleBlaze Whey Protein purchased from Healthkart. I used this for my second month of training after which I switched to my present one. I did not consume any whey protein during my first month of training but tried to get in as much protein as I could through food.

Go beyond crunches. Sims prefers exercises that challenge you to stabilize your core against imbalance or gravity, like a hands plank with dumbbell pull-through and ab roll-outs using a core-training wheel. "They challenge the entire core by resisting movement instead of creating it," she says of these moves, which she recommends doing in sets of 10 three times. You can repeat the series several times a week.

During your weight-training workouts try to keep your rest periods to a minimum between each set. Rest periods between sets should be 30 to 60 seconds in length. With shorter rest periods between sets your heart rate will stay elevated throughout the entire workout. Again, this is just another simple strategy you can use to increase caloric expenditure and enhance fat loss!

Do it: With your feet shoulder-width apart, lift a barbell off the rig, centering it evenly across your shoulders. (This version of the squat targets the core, not the legs, and so you should be using far less weight than you would for a traditional back squat.) Send your glutes back like you’re lowering into a chair, bending at the knees as deeply as possible. Press through your heels to return to the starting position for one rep. Do 12 reps for one set.
To do it: Stand with your feet hip-width apart. Bend your knees slightly (or more if needed) and place both hands flat on the ground. Keeping your legs extended and your feet planted, walk your hands away from your body, as far past your shoulders as you can, until you are in a full plank position. Hold for one count at the furthest point, and then walk your hands back to your feet and slowly return to standing. That’s one rep. Repeat up to 10 times.
“There’s no such thing as spot-reducing fat, and a six-pack is indicative of overall health and whole-body fitness, not just the state of the core muscles,” says Kendra Coppey Fitzgerald, founder of Barefoot Tiger in-home personal training services in NYC and LA. “If there’s too much fat on top of the ab muscles, you’ll never see them, no matter how much core work you do.” That means eating healthily and doing cardio plus heavy weight training to lean down and build muscles to lose weight overall. (Bummer, we know.)
Muscles exert higher EMG tension when they are contracting eccentrically (lowering the resistance) versus raising it; but the problem with most exercises is that the amount of weight you can lower is limited by how much you can lift positively (concentric work). This exercise compensates for the problem by changing the leverage during the lowering (eccentric) phase of the exercise.
Contrary to what popular culture portrays, one does not need to lift really heavy if muscle hypertrophy, aka “bigger muscles” or aesthetic gains are the primary goal (see bodybuilding vs powerlifting). One needs to ensure that a particular muscle is subjected to enough time under tension and training volume to ensure that muscle fibres are broken down and rebuilt stronger over time. This can be done by following a high-volume, moderately high rep range, moderate weight and low rest period lifting routine. I start off with 5 sets of a heavier compound lift eventually moving to isolation exercises. I started off with the popular ‘3 sets of 10’ for isolation exercises, then to 12 and now hit 4 sets with the rep ranges 15,12,10 and 8. Higher reps would mean a lighter weight and vice versa. My last set is almost invariably a dropset. I hit around 15 -18 working sets per muscle group per week.

As the kettlebell shifts from hand to hand in front of your body, your core has to stabilize to fight against the movement of your arms, and your biceps, shoulders, and back muscles need to work together to control the pace at which you are catching and releasing the kettlebell. Your lower-body will get a workout, too. You can perform this abs exercise with a bent waist to hammer your hamstrings and glutes or try it in a squat position to target your quadriceps. No matter which way you try it, you'll see bigger strength gains and a smaller waistline in less time.
