Attention to workout rest and recovery, as well as nighttime sleep, is also critical to promote muscle growth and hormone balance. You may find much of your time is spent working out or meal prepping — your social life, hobbies and downtime will likely be compromised. Don't forget, you must also keep up these regimens not just to achieve a six-pack — but to keep one.
Caffeine Pills — I bought into the fad and purchased fat burners. Don’t use them if you workout in the evening because you wont be able to sleep all night and that’s going to cost you some gains. I barely used these in the first 3 months and then regularly for the next 2 (with the sole motive of finishing them). I didn’t really notice any significant difference as far as fat loss was concerned but I’ve noticed more intensity and focus in my workouts thanks to the high caffeine content. While I don’t wholeheartedly recommend them, use them alternately and only for morning workouts if you purchase them. A cup of black coffee is a far more natural and preferable alternative.
“There’s no such thing as spot-reducing fat, and a six-pack is indicative of overall health and whole-body fitness, not just the state of the core muscles,” says Kendra Coppey Fitzgerald, founder of Barefoot Tiger in-home personal training services in NYC and LA. “If there’s too much fat on top of the ab muscles, you’ll never see them, no matter how much core work you do.” That means eating healthily and doing cardio plus heavy weight training to lean down and build muscles to lose weight overall. Spend a lot of money on expensive supplements and food — There are plenty of (rather expensive) supplements like plant protein powders and vegetarian meal replacement shakes. You might have to substitute more of solid food for these supplements to hit your ideal macro goals. As a vegetarian, you’re also not going to get in a lot of BCAAs through food so you might have to supplement with them separately. I’m not the one to tell you whether this is a good idea or not. If you can afford purchasing fancy food and supplements frequently, up to you.
When it comes to working the core, many people focus on abdominal muscles, and neglect their obliques (or what you may know as “side abs”). But, says Barrett, these clandestine muscles are just as important: they “keep everything tucked in.” To get a good oblique workout in, head to the pulley machine and start doing some Paloff presses. Contrary to what popular culture portrays, one does not need to lift really heavy if muscle hypertrophy, aka “bigger muscles” or aesthetic gains are the primary goal (see bodybuilding vs powerlifting). One needs to ensure that a particular muscle is subjected to enough time under tension and training volume to ensure that muscle fibres are broken down and rebuilt stronger over time. This can be done by following a high-volume, moderately high rep range, moderate weight and low rest period lifting routine. I start off with 5 sets of a heavier compound lift eventually moving to isolation exercises. I started off with the popular ‘3 sets of 10’ for isolation exercises, then to 12 and now hit 4 sets with the rep ranges 15,12,10 and 8. Higher reps would mean a lighter weight and vice versa. My last set is almost invariably a dropset. I hit around 15 -18 working sets per muscle group per week.
Caloric Deficit — To lose weight, you need to be in a caloric deficit (eat less). Every individual has a Total Daily Expenditure Value which is basically the number of calories (energy) your body needs daily to maintain it’s current weight. You need to consume lesser calories than your TDEE to be in a caloric deficit so your body can ideally tap into that stored fat for the extra energy it needs. Aim to lose anywhere between 2 to 5kgs a month. Anything more than that and you’re most definitely losing precious muscle.
The optimal caloric deficit when you are training 4 times a week is different than the optimal caloric deficit for merely losing weight. You must eat enough food to fuel your training and feed your muscles but still be in a state of a caloric deficit to keep burning fat. A. Like I said, I personally don’t believe in dieting. It’s about consuming good foods while being smart about consuming the ‘lesser good foods’ by having them in sensible quantities at the right time. I’m all for having an ice-cream once in a while and don’t hesitate in enjoying an entire (small) serving after which I slightly adjust my meals the next couple of days, skip breakfast and do a little more cardio. Really depends but it all finally averages out.
Bodyweight training builds an excellent muscular foundation. After I built my six pack abs with bodyweight training, I wanted to build more muscle so I started lifting weights. 4 months after I started weightlifting, I was deadlifting 460 pounds, bench pressing 275 pounds, squatting 365 pounds and military pressing 175 pounds. I owe this incredibly fast progress to the foundation I built with bodyweight training. (If you don’t believe me, read Arnold Schwarzenegger’s biography that documents his bodybuilding career (which I reviewed here) and you’ll see that he also recommends newbies to start building muscle with bodyweight training.)
How to use this list: Clayton suggests doing each exercise below for 30 to 45 seconds before every run. “This will fire up your muscles so they’re active when you need them most,” Clayton says. Experienced bodybuilders are better off with bulking and cutting because muscle gains are slow to come by after the first year of strength training. Newbies make the mistake of copying the strategy of experienced bodybuilders by starting their strength training journey with a bulk, only to end up gaining more fat than muscle (if any). The problem is, the body fat percentage of the average man is already at around 18–24% which is considered to be fat by bodybuilding standards. If you start bulking at an already high body fat percentage of 18–24% then you are guaranteed to get fat no matter how much muscle you end up building. To add insult to the injury, the most efficient weightlifting exercises such as deadlifts and squats have a learning curve to master, which usually leaves the newbies with gaining too much fat and little to no muscle gains to speak of.
We all want a solid core for different reasons: sports performance, pain prevention, that finish line photo—but strengthening your midsection is particularly important for runners. That’s because your core is the stabilizing center of your body (it keeps you standing, least of all sprinting), and it can make or break your speed goals, prevent (or contribute to!) an injury, and yes, make you feel pretty badass in a sports bra.
There are thousands of trainers and infomercials hawking quick, effortless programs that are guaranteed to give users abs in mere minutes a day — as long as they buy an expensive piece of equipment or DVD set, of course. For some people with impeccable genetics or bulletproof diets, that might just be enough to make their core ripple with muscle. But most bodies just aren’t built that way.

Dinner (9.15PM) — Vegetables sautéed in different masalas with some tomato curry, paprika seasoning and curd. Add different sauces from time to time for extra flavour. I load up on veggies while trying to get as many different colours on the plate as I can. For me, these usually are Broccoli, Bell Peppers, Beet Root and Zucchini along with regular ones like Spinach, carrots and cucumber. For weight training days, you want to introduce some carbs into your dinner. Initially, I stuck to Sweet Potatoes and Brown Rice but now occasionally have Roti, Rice, Brown Bread and even Pasta. On cardio days, I would add a cube of cheese or some paneer.
The long arm crunch is ranked the 6th most effective ab exercise, changing the traditional floor crunch by straightening the arms behind you. This adds a longer lever to the move, adding a bit more challenge and difficulty. This move also emphasizes the upper part of the abs, although it's important to remember that your rectus abdominis is actually one long muscle that travels from your lower chest to your pelvis. While you can emphasize one part, any exercise you do will work the entire muscle.
The first step to finding your six pack is to clean up your diet. If you want to see your ab muscles, you need to decrease your overall body fat. Get rid of processed "junk" foods, sugars and processed carbs. Eat more vegetables, nuts, and fruits, organic lean protein and healthy fats, such as olive oil, fish oils, and avocados. Try eating several small meals each day and avoid late night snacking. Eat some protein for breakfast, lots of vegetables, fruits, and fiber and drink water rather than calorie-laden beverages. Don't cut calories drastically or you could inadvertently lower your metabolism. Bottom line: eat more high quality, nutrient-rich foods and eat fewer empty, processed calories.
To do it: Start seated, then lean back, resting your weight on your forearms (bending your elbows behind your body, fingers facing forward). Extend both legs straight out in front of you. Bend your right knee into a ‘passé position’ by pointing your right foot and pressing the inside edge of your right foot along the inside of your left knee. Draw your abs in tight and lift your legs off the mat and towards the chest (maintaining passé position). Bring your right knee all the way up to the right side of your chest and then lower your legs (still in passé) back down, about two inches from the floor (or as low as you can). Repeat 8 times and then switch legs. Try to do 8 reps on each side, for up to 2 sets.

1. Consume fewer calories than you're burning every day. Job one when trying to achieve a six-pack is to lose weight, which means expending more calories than you take in on a daily basis, says Dani Singer, a certified fitness nutrition specialist and certified personal trainer in Baltimore. He's the director of Fit2Go Personal Training. To optimize losing fat and not muscle, you need to be in a caloric deficit, eat adequate protein and strength train, he says. "The source of your food will affect health, but will have zero effect on your body composition," Singer says. "It's the total calories and macronutrients [protein, fat and carbs] from your foods that will determine how your body looks."
If it was possible for the experienced bodybuilders to build muscle without gaining fat or, better, build muscle and lose fat at the same time then they would do it in a heartbeat. Who wants to go through the ordeal of bulking and cutting when it’s possible to build muscle and burn fat at the same time? The answer is hidden in the muscle growth rate. Muscle growth follows a logarithmic pattern (rather than a linear pattern), which means that muscular gains come quickly in the beginning but they decrease over time.
The math is simple: keeping your calories down is a surefire way to keep your weight down. But make sure you don’t dip too low. Eating too little can slow down your metabolism, which can have adverse effects on your body. “It doesn’t know when the next meal is,” says Shapiro. Put another way: when it comes time for your body to burn off calories, it may hold on to them instead. Think of your body like a furnace. It constantly needs fuel intake to continue burning.
To do it: Stand with your feet planted 3-4 feet apart, toes slightly turned out, hands on your hips. Lower into a plie by bending your knees out over your toes and lowering your hips directly underneath your shoulders. Then, as your straighten back up, slowly lift the right knee up towards the right shoulder. As you go back into the plie, slowly return the foot to the floor. Be sure to move at a very controlled pace to really engage the obliques the entire time—on the way up and on the way down. Do 10 repetitions on the right side, then another 10 repetitions on the left side for a total of 20.
