Lunch (1.30PM) — Around 250 grams of Roasted Chicken or Chicken Pieces with little curry along with a lot of veggies consisting of greens, carrots, broccoli and everything good. I spruce up this dish by sprinkling a seasoning made from a mix of chia seeds, sunflower seeds and flax seeds . Of course, there’s the occasional salad dressing and tandoori chicken. Here’s what lunch would look like on a normal day.
To do it: Kneel with your elbows bent under your shoulders on top of a stability ball. Draw your abs in tight, keep your weight in your arms (chest lifted off the ball), and extend both legs out straight behind you, feet about hip-width apart. Maintain a straight line from your head, shoulders, hips, knees, and feet. Once you are stabilized on the ball, slowly roll the ball away from your body to increase the lever length and add stress on the abdominal region. For safety, go slowly and start with short movements in and out for 10-15 reps. When you feel ready, you can progress how far away you reach and your number of reps, Richey says.
There are many ways you can do this move, even including a Pallof press with rotation, but most start at a cable stack with a D-handle just below shoulder height. Grab the handle in two hands, take 4-5 steps away from the pulley, and turn so that your side is facing the plate stack. Without rotating at the hips, press the D-handle straight out, and return back to center; all the while, you'll fight against turning toward the pulley. Be sure to maintain a neutral spine and keep your shoulders down during the entire pressing motion.
Lay flat on your back again for this one but this time, place a dumbbell between your feet with your knees completely bent and thighs pointing straight up. Hold on to the dumbbell with your feet and bring your legs up toward your chest making sure your lower back gets off the ground. Focus on using your abs to pull your legs up and not getting momentum from your knees or feet.
Start on your back, bend your knees up with shins parallel to the floor and extend your arms to the ceiling. Straighten your left leg and extend your right arm back to about 6 inches off of the floor, and then come back to the original position. Then, repeat the exercise on the opposite side. Just be sure to keep your abs engaged throughout this move to really work your muscles!
The optimal caloric deficit when you are training 4 times a week is different than the optimal caloric deficit for merely losing weight. You must eat enough food to fuel your training and feed your muscles but still be in a state of a caloric deficit to keep burning fat. To do it: Start in a plank position with one small towel placed under each ball of your foot, legs together. Bring your left knee in towards the right side of your chest, squeezing your abs. Then, straighten your right leg back out to full plank and bring your right knee in towards the left side of the your chest and back out to full plank. Next, draw both knees into your chest at the same time and then slide your legs back out to full plank. That’s one rep. Build up to 3 sets of 12-15 reps (resting in between).
If everybody had six-pack abs hiding under their belly fat then all skinny people would already have a visible set of six-pack abs, which clearly is not the case. Although their numbers are dwindling with the rise of obesity, skinny people are still dime a dozen but people with six pack abs remain to be rare. I mean, look at all these skinny men. Do they look like they have six-pack abs?
Restricting Roti and Rice intake — Rice and Roti, two staple elements of a typical Indian diet are both forms of ‘fast carbs’ — meaning they have a high Glycemic Index. They instantly spike your blood sugar levels and give you energy, which when not used quickly is stored as fat. Fast carbs in general tend to make you feel hungrier which results in overeating and subsequent weight gain (see carb crash). You want to severely restrict eating them and all their derivatives (poha, idli, dosa) in the earlier parts of your day while consuming them only in your pre-workout, post-workout or dinner. Consuming them before workouts gives you the energy to perform and consuming them after means you’re restoring muscle glycogen, refuelling your body and maintaining some sanity. Unfortunately, a typical Indian meal is rather high in carbs and very low in protein. No, lentils (dal/sambar) are not enough protein for you. Infact, they barely qualify. Nearly every other country’s staple food is centred around a source of protein (typically meat) along with some carbs on the side. In India, it’s the other way round. My theory is that this is the reason most folks fall under the ‘skinny fat’ category. It’s all due to imbalanced nutrition.
If the basic plank is too easy, after 60 seconds, add a few arm and leg lifts to the next 60 seconds. Every 15 seconds, alternate lifting one arm out in front of you while maintaining your posture for 10 seconds and repeating on the other side, and then switch to the legs. Lift the toes 5-10 inches off the floor and hold it for 15 seconds, and repeat with the other leg.
I also advise you to take weekly pictures of your body so that you are able to observe how your body changes. You’ll not notice the daily changes solely by looking in the mirror as the changes will be too gradual to be noticed by daily observation but they will be visible when they accumulate. The good thing is that you don’t have to wait until you get six-pack abs to notice major changes in your body. When I was just 5 weeks into my bodyweight training routine, people around me had started complimenting my physique. Seeing your body changing and receiving compliments on your physique will keep you motivated to stay on track.
To do it: Start with feet in a wide stance, knees bent, arms up on guard. Keeping your lower body still, quickly lean your upper body to the right, then come back through the center and lean to the left. Repeat lean back to the right. Next, lower your upper body, from the right around to the left side, making a half circle with your torso. Return to start position. That’s one rep. (Tip: it helps to keep a steady rhythm with this move, think—or say aloud—1, 2, 3, weave to help you keep your tempo). Repeat 10 times total, alternating starting on the right and left sides.

Why it made the list: There are many reasons to like leg raise variations, but one is their scalability. You can start doing bent knee raises in the Roman chair or ab straps to focus on the lower core, work up to straight leg raises, and then move to a hanging bar. By the time you can do full straight-leg toes-to-bar raises, your entire core will have strength for days.
Some experts recommend eating six small meals a day, instead of the more conventional three, cutting out added sugars and processed foods, and loading up on dependable sources of protein to help build new muscle in your midsection. Before you commit to any new diet, though, speak to your doctor and/or a nutritionist to see what they believe will work best for you.
2. Cut out or greatly curtail your consumption of refined sugar. Not all calories are equal when you're trying to lose weight and develop a six-pack, Herrington says. For example, 200 calories from a robust serving of beans or from a sugary cookie provide vastly different amounts of nutrition. A serving of beans would typically contain good amounts of protein, potassium, magnesium and dietary fiber, while a cookie packed with sugar is mostly empty calories, Herrington says. She advises staying away from foods like white bread, cakes and pies and white crackers that are laden with refined sugar. You should also eschew sugary sports drinks, fruit juices and sodas, in favor of plain water or milk. "The biggest thing I advise people to avoid is added sugars," Herrington says. "If you want to cut out body fat, cut that out. Refined sugar isn't doing you any good. You get a temporary boost of energy, then you crash and crave more. It's like burning money; it's a waste." Eating too much refined sugar is also linked to fatty liver disease, obesity and diabetes, she says.
