Many people ask themselves how lean should they be. The ideal body fat percentage varies based on gender and on how active you are. For instance, the average body fat for a woman is between 25-31%, while for a man it is between 18-24%. On the other hand, the ideal body fat percentage for a woman who works out is between 24-21%, while for men it should be between 14-17%.  To get a clearly defined six pack, a man needs to get to under 10%.
Fitness gurus know that the average person is lazy and will never put in the hard work to get six pack abs. If they manage to convince him that he already has six pack abs hiding under his belly fat then they can sell him their bullshit diet product. Since the average person doesn’t possess the necessary personal discipline and the diet knowledge to lose his belly fat, he never discovers that he’s been lied to. Hence the lie “abs are made in the kitchen” is perpetuated.
Core exercises target the same muscles that crunches do — but they also include your hip and lower-back muscles. So what's a true core exercise? One that trains you to keep your spine stable and in its natural alignment. Besides the plank (more on that in a minute), scores of exercises qualify, including the side plank, mountain climber, rollouts, hollow body holds, and even the pushup.
As they do, you should try to include at least one of the exercises described herein into your personal training program two times a week. These exercises can be made more difficult, but I seldom advise more than 10 – 20 slow reps on any of them. You should increase the resistance with these exercises rather than the reps; and if you’re working hard enough, you should only perform 2-3 sets per exercise. I would also suggest that you not perform any single exercise for more than three weeks in a row, since well-conditioned muscles adapt quickly to any exercise, and this adaptation must be minimized.
Do it: Lay face up on the floor with arms straight above your shoulders. To start, bring your knees directly over your hips and bend at the knee so that your calf forms a 90-degree angle with your thigh. Next, simultaneously lower your left arm above your head while straightening your right leg and sending it towards the floor. Pause, return to the starting position, and then repeat on the opposite side. Do 14 alternating reps to complete one set.
Some experts recommend eating six small meals a day, instead of the more conventional three, cutting out added sugars and processed foods, and loading up on dependable sources of protein to help build new muscle in your midsection. Before you commit to any new diet, though, speak to your doctor and/or a nutritionist to see what they believe will work best for you.
Lunch (1.30PM) — Around 250 grams of Roasted Chicken or Chicken Pieces with little curry along with a lot of veggies consisting of greens, carrots, broccoli and everything good. The very deepest layer is the transversus abdominis, which acts as the body's girdle, providing support and stability and plays a critical role in exhalation. Body Recomposition — This essentially refers to losing body fat and building muscle at the same time. Now, conventional wisdom dictates that you cannot do both at the same time . This however, is not entirely true. You can lose fat and build muscle at the same time if you are in a positive nitrogen balance (I just take this to be sufficient protein intake) OR you’ve never trained with weights before. When you first start lifting, your body is not used to the amount of wear and tear (shock) resistance training causes to your muscles. Because of this, your body amps up it’s testosterone (muscle building hormone) production to make sure it can keep up, resulting in some awesome newbie gains. These are highly accelerated periods of muscle growth right after you start training. It’s often said that the muscle you gain during your first 1–2 years of training is more than all of the muscle you can pack on in subsequent years combined. Seeing these quick gains is great as it’s extremely satisfying and motivating as a newbie.
Trainer tip: You know planks, right? It’s easy to go through the motions here. Don’t do it. “The key is to squeeze your entire body—quads, glutes, core, back, and fists—as tight as possible while taking diaphoretic breathes throughout the hold,” says Wealth. No matter how many times you’ve done it, this exercise is as difficult as you’re willing to make it.
There are thousands of trainers and infomercials hawking quick, effortless programs that are guaranteed to give users abs in mere minutes a day — as long as they buy an expensive piece of equipment or DVD set, of course. For some people with impeccable genetics or bulletproof diets, that might just be enough to make their core ripple with muscle. But most bodies just aren’t built that way.

But instead of just trying to perform as many reps as possible, slow down and really focus on the quality of the movement—especially the eccentric, or downward motion, of the exercise, he says. “The eccentric contraction is the most important phase when sculpting any muscle.” Plus, focusing on quality over quantity will help protect your back (some experts say crunches can be potentially troublesome for guys with back issues.)
Do it: With your feet shoulder-width apart, lift a barbell off the rig, centering it evenly across your shoulders. (This version of the squat targets the core, not the legs, and so you should be using far less weight than you would for a traditional back squat.) Send your glutes back like you’re lowering into a chair, bending at the knees as deeply as possible. Press through your heels to return to the starting position for one rep. Do 12 reps for one set.
Why it made the list: This increasingly popular movement trains your abs to do what they're supposed to do: stabilize your skeleton. Pallof presses serve as an anti-rotation movement, meaning the body is actively fighting rotation throughout the motion. By utilizing exercises like this, you can increase core stability in various planes of movement and reduce likelihood of injury.

In addition to this, you must also avoid sugary products (pastry, candy bars, coke etc), as sugar has a series of negative effects on your health, and it also contributes to belly fat which is the most difficult to get rid of!  Of course you will be tempted now and again so have a cheat day once a week when you can have your favourite “bad foods” but don’t go too crazy!

Progressive overload with bodyweight training is different. You don’t want to increase your body’s weight (unless you want to get fat). You can increase the number of reps you do (up to a point) but it’s only a temporary strategy because you’ll see that if you train for a while, the number of reps you can do for each exercise will soar rather quickly.
In your workout: Regularly implement both back and front squats into your program. To keep it from becoming mundane, you can rotate through them in four-week waves, or alternate weeks between back and fronts. It's best to do your focused ab training on a day after your heavy training days for the week. The last thing you want is residual soreness that forces you to decrease the weight on the bar.

I absolutely despise the idea of a ketogenic diet because that’s something most of us can’t subscribe to for life. There are other popular diets besides keto like paleo and atkins that also demonize carbs and tell you that they make you fat. In my opinion, more food in general (which will invariably have more carbs) makes you fat, not carbs. Carbs are the basic fuel your body needs to function.

I am older turning 65 this year. I did the diet stuff about 8 years ago. In 2010 or so I was about 170 I had lost over 40 lbs. I was too sedentary. My diet which is more a way of life is mostly white meat. Milk must be skim, Drink water no soda. Eat lots of whole grains, veggies, nuts, seeds etc. Noticed maybe over a year ago if I breathed in I could see some abs. Now I don’t need to breath in. I have a handicap so am limited at the gym but do leg raises and use abdominal machines at the gym.I call mine a minor 6 pac.I don’t raise my shirt at the gym lol but have had a few stares from others as I guess you can see them through my shirt. So I think it does have a lot to do with diet but exercise will make them more prominent.
To do it: Start in a plank position with one small towel placed under each ball of your foot, legs together. Bring your left knee in towards the right side of your chest, squeezing your abs. Then, straighten your right leg back out to full plank and bring your right knee in towards the left side of the your chest and back out to full plank. Next, draw both knees into your chest at the same time and then slide your legs back out to full plank. That’s one rep. Build up to 3 sets of 12-15 reps (resting in between).

When I first started my journey, there’s no way I ever would’ve imagined I’d still be here. I was the LAST person my friends would’ve caught in the gym or eating healthy. In fact, I hid my journey for the first YEAR because of it. 🙈 This journey can be scary you know? Trying to work on improving your habits and not knowing whether you’re going to succeed or not... . Intermittent Fasting(IF) — Basically, skip breakfast and have only water/black coffee till lunch. In IF, you don’t eat for a period of 16 hours, typically skipping one major meal. You avoid spiking your insulin levels, your HGH is elevated and allow your body to tap into fat for energy. It also allows you to have a larger lunch and dinner, keeping you full longer for the rest of the day. IF is also shown to have various health benefits and is completely safe. Fun fact, even Terry Crews from the TV show ‘Brooklyn nine nine’ follows IF to stay ripped at 49. I followed IF for the first 3 months when I worked out in the evening. I also skip breakfast on treat days so I can eat a whole lot of food that evening!
Start on the floor with your feet outstretched (more difficult) or your knees slightly bend with your heels on the floor (a bit easier). Contract your core, lift your upper body from the hips so your lower back and shoulders are about 10 inches off the floor.
