Do it: Lay face up on the floor with arms straight above your shoulders. To start, bring your knees directly over your hips and bend at the knee so that your calf forms a 90-degree angle with your thigh. Next, simultaneously lower your left arm above your head while straightening your right leg and sending it towards the floor. Pause, return to the starting position, and then repeat on the opposite side. Do 14 alternating reps to complete one set.
Like I mentioned earlier, I never quite knew why I looked a certain way. Body types are determined by your genetics and that’s something you can do very little about. Some people can eat bad foods all the time and get away with it, others can’t (college is the perfect time to observe this phenomenon). The only way I could deal with this was to embrace my features, understand my body tendencies and eat as well as train accordingly.
Trainer tip: You know planks, right? It’s easy to go through the motions here. Don’t do it. “The key is to squeeze your entire body—quads, glutes, core, back, and fists—as tight as possible while taking diaphoretic breathes throughout the hold,” says Wealth. No matter how many times you’ve done it, this exercise is as difficult as you’re willing to make it.
But alas, this process doesn’t happen overnight. And by now, the washboard abs industrial complex has produced such a dizzying volume of exercises, tricks, and gizmos promising to transform your midsection into a Hemsworth brother’s midsection that even after you’ve settled on a strategy, it’s hard not to wonder whether all that diligence and discipline is really making a difference.
A. I’ll be honest, building muscle as a vegetarian is hard. There are nearly no clean sources of protein in a vegetarian diet. Soya Chunks come close but I’d recommend you stay away from a lot of soya if you’re a male due to it’s high oestrogen content. You can try incorporating more Beans (especially Rajma), Chickpeas, Hummus, Lentils (Dal), Sprouts, Tofu, Milk, Cottage Cheese (Paneer) and Cheese into your daily foods. Unfortunately, all of these foods either have higher carb content or higher fat content as compared to their protein content. Stick to the low fat or ‘made from cow milk’ variants.
To do it: Lie on your back with your knees bent, feet flat on the ground. Bring both arms overhead and hold onto the bottom of couch or a heavy medicine ball (as shown). Cross your right ankle on top of your left knee. Exhale and lift your legs in (in the same cross-legged position) as close to your chest as possible, lifting your hips and lower back off the floor. Inhale and slowly return to the starting position. That’s one rep. Try for up to 15 reps with the right leg, then repeat on the left.
To do it: Lie on the floor with your arms extended above your head and both legs lifted in the air at about a 45-degree angle. Inhale, roll your head and shoulders off the mat, press your ribs down toward your hip bones and exhale, lifting your entire upper body off the mat (keeping both legs up). At the top of the exercise, "land" your arms so that the arms and legs are parallel to one another. Then, breathe "naturally" while holding the top/up position for two slow counts. Reverse the action by inhaling and then rolling your back, shoulders and head down onto the mat exhaling at the start position.
Breakfast (9.30AM) — If you workout in the evening, nothing (IF). If you workout in the morning and it’s your cardio day, still nothing. On weight training days, 1 serving of Steel Cut Oats (why they’re better than regular oats) and skimmed milk, topped with some nuts and cinnamon powder. It’s imperative you replenish your muscle glycogen with some carbs post workout. I would usually cook 5–6 servings of oats on the weekend and store them in the refrigerator, using them through the week.
Despite the fact that sit-ups been widely rebuked—everyone from Harvard Medical School to the U.S. Army advises against performing them—you shouldn’t discount the classic move just yet. While in a pushup position, you must keep your torso completely still as your legs create sweeping circles in different directions. Doing smaller loops hit your six-pack muscles, while bigger ones hit your entire midsection including your obliques, hips, and lower back.
To make sure you stay safe, put one hand underneath the small of your back, crunch your head and shoulders up just a handful of inches, hold for about 10 seconds, and release back down, advises Stuart M. McGill, Ph.D., director of the spine biomechanics laboratory at the University of Waterloo. This move basically ensures that you aren’t rounding your back so that your weight doesn’t drop into your low spine, per McGill.
Here’s a how a standard HIIT routine goes: one minute of strenuous exercise followed by 30 seconds of rest, repeated four to six times. You can do it for anything: sprinting followed by walking; biking full-steam followed by a casual pace; butterfly strokes followed by a doggy paddle. Maintaining a high protein intake —Maintaining a super high protein intake is imperative to ensure your body has enough to preserve existing muscle, ideally build more and also prevent muscle breakdown for energy while in a caloric deficit. I stuck to around 0.8 to 1 gram of protein per pound of bodyweight to ensure I allowed my body to not only preserve but grow muscle as well. For me, this came around to 130–140gms of protein a day.
Do it: With your feet shoulder-width apart, lift a barbell off the rig, centering it evenly across your shoulders. (This version of the squat targets the core, not the legs, and so you should be using far less weight than you would for a traditional back squat.) Send your glutes back like you’re lowering into a chair, bending at the knees as deeply as possible. Press through your heels to return to the starting position for one rep. Do 12 reps for one set.
Go beyond crunches. Sims prefers exercises that challenge you to stabilize your core against imbalance or gravity, like a hands plank with dumbbell pull-through and ab roll-outs using a core-training wheel. "They challenge the entire core by resisting movement instead of creating it," she says of these moves, which she recommends doing in sets of 10 three times. You can repeat the series several times a week.
To do the V-sit, start in a seated position on the floor, contract your abdominal muscles and core, and lift your legs up to a 45-degree angle as pictured. Reach your arms straight forward or reach up toward your shins as you are able. Maintain good core posture and a strong spine while you hold the position for several seconds. Rest and repeat several times. As you get stronger, hold the position longer.
But there's science behind this buzzkill. The rectus abdominis — the muscle that makes the stomach look defined as hell — is typically covered by fat (because that's how humans are made) and isn't affected by things like crunches and planks. "You can work your abs all you want, but if you have a layer of fat over them, the 'pack' can’t be seen," Ball says. And FWIW, that's not a bad thing or something to feel bad about. "It’s very unrealistic for most people to have body fat percentages low enough to see the abs."
