Evening Snacks (5.00PM) —1 scoop whey protein, 5 almonds, 3 walnuts. If it’s cardio day I mix a spoonful of peanut butter with my protein shake for some extra fat that satiates my hunger. I also keep a couple of reasonably priced Sugar Free Protein Bars in my bag in the rare cases when my hunger gets really bad or if I couldn’t manage a proper meal. There are some really expensive ones out there and while I’ve indulged in a few of them, the ones I linked to give me the best bang for buck and are also incredibly tasty.
To do it: Lie on your stomach with your upper body propped up on your elbows and a dumbbell upright on the floor about six inches in front of your chest. Tuck your toes under and lift your body into a full elbow plank, making a straight line from your head to your heels, drawing in your abdominals. To start the move, lift your right arm off the floor and use your best freestyle stroke to reach over and past the dumbbell—as far as you can—allowing your hips to rotate into the stroke and turning through the balls of your feet. Finish the full stroke before returning to elbow plank position. Repeat with the left arm. That's one rep. Do 10 reps total, alternating sides each time.

3. Beware of smoothies. Many of Hagensick's clients tell her they have a smoothie for breakfast. A typical smoothie could consist of a banana, a cup of spinach, one or two cups of mixed frozen berries and milk. Hagensick says she tells her clients to think about how many calories such ingredients total. "A half cup of frozen mixed berries is one serving of fruit. A small banana is a serving. You could have four or five servings of fruit, and each serving will have about 60 to 80 calories. That adds up," she says. "When you add a cup of low-fat plain yogurt, that's 100 calories. A smoothie could easily total more than 400 calories and you can consume it in a matter of minutes. If that's all you're having, you might end up hungry a couple hours later due to the spike in blood sugar from an overload of carbohydrates, and you could end up eating more over time than if you just had a good breakfast."
If it was possible for the experienced bodybuilders to build muscle without gaining fat or, better, build muscle and lose fat at the same time then they would do it in a heartbeat. Who wants to go through the ordeal of bulking and cutting when it’s possible to build muscle and burn fat at the same time? The answer is hidden in the muscle growth rate. Muscle growth follows a logarithmic pattern (rather than a linear pattern), which means that muscular gains come quickly in the beginning but they decrease over time.
Directions: Begin each of these workouts with a five-minute warmup, or go through the moves after you’ve done your usual cardio or strength training when you’re already warm. Each should also begin with 20 reps of what Fitzgerald calls “transverse pullbacks”—where you pull your navel toward your spine, as if bracing yourself against a sucker punch—as a way to activate the muscles for the work you’re about to ask of them. Sure, the obvious benefits that you think and know are all there. I’ve noticed a definite change in the way people interact with me, increased attention and an incredible surge in confidence. Do it: Lay face up on the floor with arms straight above your shoulders. To start, bring your knees directly over your hips and bend at the knee so that your calf forms a 90-degree angle with your thigh. Pause, return to the starting position, and then repeat on the opposite side. Do 14 alternating reps to complete one set.

Aerobic exercise is one of the safest ways to burn lots of calories over a long period of time while you maintain heart health and tone muscles. "I pretty much eat the same thing, or substitutions that are very close to my normal meal plan, every day," Yobe says of her daily food intake, which includes a protein bar before her morning workout, a protein shake afterward, and two meals including chicken or fish, veggies like a green salad or bok choy, and a carb like rice, pasta, or potatoes. She also snacks on rice cakes with peanut butter, carrots, celery, and nuts. To do it: Stand with your feet planted 3-4 feet apart, toes slightly turned out, hands on your hips. Lower into a plie by bending your knees out over your toes and lowering your hips directly underneath your shoulders. Then, as your straighten back up, slowly lift the right knee up towards the right shoulder. As you go back into the plie, slowly return the foot to the floor. Be sure to move at a very controlled pace to really engage the obliques the entire time—on the way up and on the way down. Do 10 repetitions on the right side, then another 10 repetitions on the left side for a total of 20.
