Many people ask themselves how lean should they be. The ideal body fat percentage varies based on gender and on how active you are. For instance, the average body fat for a woman is between 25-31%, while for a man it is between 18-24%. On the other hand, the ideal body fat percentage for a woman who works out is between 24-21%, while for men it should be between 14-17%.  To get a clearly defined six pack, a man needs to get to under 10%.
Everywhere you turn, someone's promising the next secret to getting 6 pack abs. While there’s no way to get a 6 pack overnight, regular exercise and a healthy diet can help put you on the fast track. Develop an ab workout routine with a variety of exercises, such as crunches and planks. Your muscles need fuel, and you might need to burn fat in order to see results, so be sure to stick to a healthy, balanced diet.

“For me, getting a six-pack was about paying attention to what I was eating and lifting heavy weights at CrossFit. I do have a semi-strict diet, and I loosely count macros (focusing on daily carbs, protein, and fat intake rather than blindly counting calories) to stay balanced and on track. It sounds like a lot of work, but it really isn’t. Eventually, it just became a part of my lifestyle, and it’s something I enjoy doing. I even started a custom meal-plan business based on macros because I had such great results!” —Tina Haupert, @carrotsncake
Fats —Fats get a bad rep. Fats are actually required for the normal and healthy functioning of your body. They key is to consume healthy fats from sources such as almonds and walnuts without going overboard. If your fat levels are low, it’s going to affect the testosterone levels in your body, affecting your gains. Also, if you completely eliminate fats from your food, your body starts converting all your carbs into fat and we all know where that ends up!

Start lying faceup on the mat. Lift head, shoulder blades, and feet off floor as you extend arms straight out. Neck should be relaxed, not strained. This is your hollow hold. Next, engage abs to lift chest towards legs as you bend knees so that body forms a V shape and shins are parallel to floor. Slowly lower back down to a hollow hold position and repeat.
Hi? I’m just 15 and my height is about 5’4 and a Filipino. I’m trying to do ab workouts about 3 months ago and trying to do it everyday, and I’m not undergoing on a diet(because I can’t HAHAHAHA) But I’m trying to lessen my foods, and every time I finished eating I’m doing an workouts, my weight from 61 kg 3 months ago became 53 kg, but I still have belly fats. So can someone help me remove my fats without going on a diet 😀

Warm up and cool down for 5 to 10 minutes. Go for a brisk walk or jog, do jumping jacks, run in place, or jump rope at the start of your workouts. Moderate aerobic exercise will increase blood flow to your muscles, which reduces your risk of injuring yourself. When you finish working out, cool down for 5 to 10 minutes to help your muscles recover.[11]

When you're doing exercises to strengthen these muscles, think of the abs and core as one unit. Even when you do exercises that recruit more of one muscle than the others (for example, side planks that really fire up the obliques), you'll notice that you still have to engage your entire midsection to do them right, which is proof that these muscles are never working completely alone. It's important to show equal love to all of the muscles of the core so that this unit can power itself properly from all angles.
Why it made the list: Those infomercials got one thing right! Some EMG data suggests that using an ab wheel may beat out hanging leg raises, sit-ups, and reverse crunches for the top muscle activator. This movement capitalizes on the concept of anti-extension perfectly; as you roll out, your trunk must actively fire (eccentric motion) to maintain a neutral spine without collapsing under your body weight and gravity.[2] Watch that you don't risk your back by allowing it to droop into extension at the bottom, though!

Lunch (1.30PM) — Around 250 grams of Roasted Chicken or Chicken Pieces with little curry along with a lot of veggies consisting of greens, carrots, broccoli and everything good. I spruce up this dish by sprinkling a seasoning made from a mix of chia seeds, sunflower seeds and flax seeds . Of course, there’s the occasional salad dressing and tandoori chicken. Here’s what lunch would look like on a normal day.

Trainer tip: You know planks, right? It’s easy to go through the motions here. Don’t do it. “The key is to squeeze your entire body—quads, glutes, core, back, and fists—as tight as possible while taking diaphoretic breathes throughout the hold,” says Wealth. No matter how many times you’ve done it, this exercise is as difficult as you’re willing to make it.
Contrary to what popular culture portrays, one does not need to lift really heavy if muscle hypertrophy, aka “bigger muscles” or aesthetic gains are the primary goal (see bodybuilding vs powerlifting). One needs to ensure that a particular muscle is subjected to enough time under tension and training volume to ensure that muscle fibres are broken down and rebuilt stronger over time. This can be done by following a high-volume, moderately high rep range, moderate weight and low rest period lifting routine. I start off with 5 sets of a heavier compound lift eventually moving to isolation exercises. I started off with the popular ‘3 sets of 10’ for isolation exercises, then to 12 and now hit 4 sets with the rep ranges 15,12,10 and 8. Higher reps would mean a lighter weight and vice versa. My last set is almost invariably a dropset. I hit around 15 -18 working sets per muscle group per week.

This exercise will stretch many of the muscles responsible for posture that are sometimes tight and it strengthens those same muscles if they are weak. You may discover that when you first perform it, one side of your body is significantly stronger or tighter. For instance, a long-time discus thrower who has turned to his left for years, to initiate his throw, may have significantly stronger obliques on his left side.

Building muscle and burning fat at the same time is the holy grail of bodybuilding but many people believe that it’s impossible. Here’s how it goes. Experienced bodybuilders first bulk then cut. Bulking is the period where they eat more calories than they burn (caloric surplus) in order to pack on muscle mass. Cutting is the period where they eat fewer calories than they burn (caloric deficit) in order to burn off the fat they inevitably gained during the bulk. The remaining muscle after bulking and cutting is their lean muscle gain.
In regards to weight training, use mainly compound exercises in your routine. Compound exercises involve movement at more than one joint and involve mainly major muscle groups. Bench press, squats, and dumbbell rows are all examples of compound exercises. These types of exercises stimulate more muscle fibers than isolation exercises and are more metabolically demanding.
Health fats is another valuable source in order to get lean muscles such as fish oils, raw nuts, olive oils and nut butters into your eating routine. These sources will keep your insulin levels stable, which is very salient if you will likely lose stomach fat and uncover well defined abs. I am not saying to go out there and eat a whole sack of Planters Cashews.
I’d stand outside restaurants pretending to stare at my phone while my family and friends munched on dessert. There would be days when I would be completely broken from the inside-out after training with weights in the morning and running a 2k in the evening on no fuel. I’d find excuses to stay at home on the weekends and give up meeting friends only to stay away from food and drinks which didn’t align with my goal. I got used to awkward situations while placing ‘weird’ food orders at restaurants and stares from coworkers while shaking up my protein mix.

The optimal caloric deficit when you are training 4 times a week is different than the optimal caloric deficit for merely losing weight. You must eat enough food to fuel your training and feed your muscles but still be in a state of a caloric deficit to keep burning fat. Lay flat on your back again for this one but this time, place a dumbbell between your feet with your knees completely bent and thighs pointing straight up. Hold on to the dumbbell with your feet and bring your legs up toward your chest making sure your lower back gets off the ground. Focus on using your abs to pull your legs up and not getting momentum from your knees or feet.

And, since the muscle is designed to bring your lower ribs and pelvis closer together or farther apart, you need to work them that way—with crunches and reverse crunches, Cary says. In fact, research commissioned by the American Council on Exercise shows that the crunch works the rectus abdominis better than other common abs exercises including the plank, sit-up, and boat pose.

I try to ensure my form and posture is correct and verify the same by heading over to YouTube and clearly looking at the way every exercise is performed, taking screenshots. While I do cheat towards the end with heavy reps, I make sure I nail the first 4–5 perfectly. I also made it a point to not skip leg day. Exercising legs has incredible benefits like making you stronger on your compound lifts and releasing the maximum amount of testosterone.

Common knowledge will tell you that, to get six-pack abs, carbs are verboten. Common knowledge is right—kind of. The key is to avoid the wrong carbs, like French fries, and eat the right carbs, like sweet potatoes. These orange goodies are full of carotenoids, which prevent calories from turning into fat; fiber, which helps you stay sated, and ultimately eat less; and Vitamin C, which’ll give you energy (for working out). And for more ab-shredding foods, check out the 10 Healthy Carbs That Won’t Derail Your Six-Pack.
Protein — The building block of muscle and that mystical term for most beginners. If you don’t consume enough protein while staying in a caloric deficit, you’re going to lose a lot of muscle mass along with that fat, drastically reducing your TDEE. More muscle means you can get away with eating more because muscles store glycogen which in turn give you energy. Also, more muscle makes you look more fab. Ever wondered why those people who go on a crash diet and lose a lot of weight gain it all back when they return to their old eating habits? Now you know!
Lying on your back with hands either by your side or tucked under your pelvis, keep legs as straight as possible without locking them out and raise them so your heels point at the ceiling., lift your glutes off the floor and feet towards the ceiling as your twist hips to the left, feet point right, then lower, lift, and twist to the opposite side. That’s one rep and we’re already tired.
Body Recomposition — This essentially refers to losing body fat and building muscle at the same time. Now, conventional wisdom dictates that you cannot do both at the same time . This however, is not entirely true. You can lose fat and build muscle at the same time if you are in a positive nitrogen balance (I just take this to be sufficient protein intake) OR you’ve never trained with weights before. When you first start lifting, your body is not used to the amount of wear and tear (shock) resistance training causes to your muscles. Because of this, your body amps up it’s testosterone (muscle building hormone) production to make sure it can keep up, resulting in some awesome newbie gains. These are highly accelerated periods of muscle growth right after you start training. It’s often said that the muscle you gain during your first 1–2 years of training is more than all of the muscle you can pack on in subsequent years combined. Seeing these quick gains is great as it’s extremely satisfying and motivating as a newbie.
When it comes to working the core, many people focus on abdominal muscles, and neglect their obliques (or what you may know as “side abs”). But, says Barrett, these clandestine muscles are just as important: they “keep everything tucked in.” To get a good oblique workout in, head to the pulley machine and start doing some Paloff presses. If you don’t know how to perform the exercise, read our comprehensive guide on mastering the move.
