It’s hard, it takes time, and it demands an unwavering degree of discipline. 1. Consume fewer calories than you're burning every day. We all want a solid core for different reasons: sports performance, pain prevention, that finish line photo—but strengthening your midsection is particularly important for runners. That’s because your core is the stabilizing center of your body (it keeps you standing, least of all sprinting), and it can make or break your speed goals, prevent (or contribute to!) an injury, and yes, make you feel pretty badass in a sports bra. 

Lying on your back with hands either by your side or tucked under your pelvis, keep legs as straight as possible without locking them out and raise them so your heels point at the ceiling., lift your glutes off the floor and feet towards the ceiling as your twist hips to the left, feet point right, then lower, lift, and twist to the opposite side. That’s one rep and we’re already tired.
As they do, you should try to include at least one of the exercises described herein into your personal training program two times a week. These exercises can be made more difficult, but I seldom advise more than 10 – 20 slow reps on any of them. You should increase the resistance with these exercises rather than the reps; and if you’re working hard enough, you should only perform 2-3 sets per exercise. I would also suggest that you not perform any single exercise for more than three weeks in a row, since well-conditioned muscles adapt quickly to any exercise, and this adaptation must be minimized.

The key is to avoid the wrong carbs, like French fries, and eat the right carbs, like sweet potatoes. "There's this notion that carbs are bad and that you need crazy amounts of protein to be lean and fit," says Alcantara, who disagrees, and eats just as much carbs as protein, although the ideal ratio varies based on your goals. On hardwood or tiled floor, place feet on two sliders and assume a high plank position (hands under shoulders, soft bend in elbows, butt and core engaged). Pull feet in toward chest, bending knees until you’re in a bear plank, knees below hips, but still lifted off floor. Slowly push feet back to high plank. Continue to repeat. The reason: "It trains your abs, lower back, and hips to work together to rotate your body from side to side," says Durkin. How to: Lie faceup on floor with arms and legs in the air, knees bent 90 degrees. “Unless you’re naturally gifted or a child, six-pack abs are always going to be a challenge. But remember, muscles have memory, so once you achieve a six pack once, if you lose it, it’ll be easier to get it back later. "One of the main jobs of the abdominal or core muscles is to act as stabilizers for the trunk, helping to support while the person is squatting, lifting, or moving about in general. Many studies show that muscle fiber activation rates in the rectus abdominis, transverse abdominis, and internal and external obliques are higher during the squat than during many ‘traditional’ crunch type exercises where the performer is lying on their back."
The rectus abdominis is the muscle you think of when you think "abs." It's the outermost abdominal muscle, and runs vertically along each side of your abdominal wall. The transverse abdominis is the deepest muscle of the abdominal wall, which means it's closest to your spine, and basically wraps around your torso between your ribs and your hips. The oblique muscles run along the sides of your torso, and there are two sets: internal and external. The internal obliques lie above the transverse abdominis, and then the external obliques are on top of those (they're the most superficial of the bunch). There's also a handful of other smaller muscles in this area—what we call the core—that work to stabilize the spine and allow us to bent and twist and lift without hurting ourselves.
We put this on the list because of how easy it is to manipulate the degree of difficulty. If a regular plank is too easy for you, lift an arm, or a leg—or an arm and a leg. Put your feet into a TRX and give that a whirl. Still too easy? Take your feet out, and put your forearms in. Each one of these progressions leads to a greater training stimulus to the abs.

If the basic plank is too easy, after 60 seconds, add a few arm and leg lifts to the next 60 seconds. Lift the toes 5-10 inches off the floor and hold it for 15 seconds, and repeat with the other leg.

Elevate your lower body on a low box (preferably padded to protect your knees). This imparts better leverage to your arms and shoulders, an advantage that is especially important for women (usually women are proportionally weaker in the upper body than men). The correct start position is with your shoulders directly over the wheel and your abs pulled in and head down. Keep your shoulders in front of the wheel as long as possible. Inhale while rolling the wheel forward and exhale as you return to the start position. Arching your low back is wrong! This error occurs when the wheel is extended too far for your abdominal strength and performing the exercise like this can cause back injury and pain. You will be able to extend further out, as you get stronger – in fact; I have seen several athletes do this from a standing position!
2. Cut out or greatly curtail your consumption of refined sugar. Not all calories are equal when you're trying to lose weight and develop a six-pack, Herrington says. For example, 200 calories from a robust serving of beans or from a sugary cookie provide vastly different amounts of nutrition. A serving of beans would typically contain good amounts of protein, potassium, magnesium and dietary fiber, while a cookie packed with sugar is mostly empty calories, Herrington says. She advises staying away from foods like white bread, cakes and pies and white crackers that are laden with refined sugar. You should also eschew sugary sports drinks, fruit juices and sodas, in favor of plain water or milk. "The biggest thing I advise people to avoid is added sugars," Herrington says. Maintaining a high protein intake —Maintaining a super high protein intake is imperative to ensure your body has enough to preserve existing muscle, ideally build more and also prevent muscle breakdown for energy while in a caloric deficit. I stuck to around 0.8 to 1 gram of protein per pound of bodyweight to ensure I allowed my body to not only preserve but grow muscle as well. For me, this came around to 130–140gms of protein a day.

A. I’ll be honest, building muscle as a vegetarian is hard. There are nearly no clean sources of protein in a vegetarian diet. Soya Chunks come close but I’d recommend you stay away from a lot of soya if you’re a male due to it’s high oestrogen content. You can try incorporating more Beans (especially Rajma), Chickpeas, Hummus, Lentils (Dal), Sprouts, Tofu, Milk, Cottage Cheese (Paneer) and Cheese into your daily foods. Unfortunately, all of these foods either have higher carb content or higher fat content as compared to their protein content. Stick to the low fat or ‘made from cow milk’ variants.
